Can You Build Muscle While Losing Fat? The Keys to Body Recomposition 

If you want the short answer — yes. But let’s dive into the science behind it. 

Many people today are trying to lose weight. In an ideal world, if we could choose, we’d want that weight to come from fat alone. Is that possible on its own? Not really — which is why a strategy to maintain and/or build muscle is your best friend during fat loss. 

What Is Body Recomposition? 

Body recomposition is defined as the simultaneous process of reducing body fat while maintaining or increasing lean muscle mass, often without much change in total body weight (Bonilla et al., 2024). Rather than treating fat loss and muscle gain as opposing goals, research shows that with the right combination of nutrition and training, both can happen at the same time (Bonilla et al., 2024). 

The Four Keys to Building Muscle While Losing Fat 

1. Prioritize Protein 

Protein provides the building blocks needed to repair and grow muscle tissue, while also helping preserve lean mass during a calorie deficit. The International Society of Sports Nutrition recommends that physically active individuals consume approximately 1.4–2.0 g of protein per kilogram of body weight per day to build and maintain muscle through a positive muscle protein balance (Jäger et al., 2017). For those in a more aggressive calorie deficit, research suggests protein needs may climb even higher — up to 2.3–3.1 g/kg/day — to maximize retention of lean body mass (Jäger et al., 2017). 

Here are some protein sources that can help you meet your goal: 

  • Cottage cheese 
  • Greek yogurt 
  • Eggs 
  • Chicken 
  • Lean beef 
  • Fish 
  • Tofu 
  • Beans 
  • Protein powders 

Distributing protein evenly throughout the day — roughly every 3–4 hours — appears to optimize muscle protein synthesis better than consuming most of it in one or two large meals (Jäger et al., 2017). 

2. Strength Train Consistently 

Resistance training provides the mechanical stimulus that tells your body to build and preserve muscle. When muscle fibers are placed under tension, it activates signaling pathways (such as mTOR) that increase muscle protein synthesis and drive hypertrophy over time (Schoenfeld, 2010). This is why lifting weights — not cardio alone — is the non-negotiable piece of the body recomposition puzzle. Consistency matters more than perfection: progressively challenging your muscles across weeks and months is what creates the stimulus for change. 

3. Eat Enough 

Many people think that to lose fat, they need to starve themselves. In reality, an extreme hypocaloric diet increases the risk of losing muscle right along with fat. Research indicates that deficits greater than about 500 calories per day can impair muscle protein synthesis and compromise lean mass, even when training continues (Xie et al., 2025). 

What the evidence supports instead is a moderate calorie deficit — typically around 250–500 calories below your maintenance needs — which supports fat loss while preserving (and sometimes even increasing) lean mass, especially when paired with adequate protein and resistance training (Lahav et al., 2025). In fact, one study found that participants who combined resistance training with a moderate energy deficit gained over a kilogram of fat-free mass on average while still losing fat (Lahav et al., 2025). 

4. Recover 

Recovery may be the most overlooked piece of the muscle-building puzzle. Muscle growth actually occurs during recovery, not during the workout itself — the training session provides the stimulus, but repair and adaptation happen afterward. Sleep is central to this process. In one controlled study, a single night of total sleep deprivation reduced muscle protein synthesis by about 18%, while also raising cortisol and lowering testosterone — a hormonal environment that works against muscle preservation (Saner et al., 2020). Aiming for at least 7 hours of sleep per night is a reasonable starting point for supporting recovery. 

Beyond sleep, managing stress, staying hydrated, and building in rest days from training are all part of giving your body the recovery window it needs to adapt. 

Be Patient With Your Progress 

Body recomposition is not a quick fix. Meaningful changes often take months, not weeks. Discipline and consistency are your greatest allies in this process. 

The number on the scale might not move much, and that’s actually the point of body recomposition. Instead, look for signs of progress such as: 

  • Increased strength 
  • Better-fitting clothes 
  • Improved energy levels 
  • Reduced waist circumference 
  • Changes in body composition measurements 

The Bottom Line 

There’s a lot of misinformation out there about losing fat and building muscle at the same time. But the evidence-based takeaways are clear: yes, you can build muscle while losing fat, as long as you combine adequate protein intake, consistent and progressive resistance training, a moderate calorie deficit, and sufficient, quality recovery. 

Body recomposition is a gradual process, but it can lead to meaningful, lasting improvements in overall health.
